Time is limited. Simplicity is necessary. We do a 2 or 4 day split. This is for lifting only.
This is stolen from different resources. It seems like the quads get neglected on the lower day?

10 “seal” Jumping Jacks
10 Regular Jumping Jacks
Shoulder dislocations - use jump rope, then roll it back up! - 6 slow reps
Static Lat Stretch - use squat rack, etc, lean back (hold for 15-30 seconds)
Lower Body
One lap with arm circles OR 35 jumping Jacks of your choice (increase core temperature)
10 body weight squats
Hip pop-ups with both legs (on back), 12 reps
Fire Hydrants (on hands and knees), 6-12 reps each leg
Leg Circles (on hands and knees), 6-12 reps each leg (change up direction)
Leg kicks (on back), 6-12 reps each legs
Spidermans (on stomach), 6-12 reps each leg
Scorpions (on stomach with arms apart), reach foot to opposite arm, 6-12 reps each leg
Iron Cross (on back with arms apart, 6-12 reps each leg)
I’d just add, as he does on his disc, that the lat stretches are done prior to starting routine with bench variations and a chest stretch is done prior to pull-up variations.
Also, if you are coming into the wt. room from the track/field/court etc. and your guys are already generally warmed-up having done a workout there, you won’t need that extensive of a warm-up. That type of warm-up would only be necessary prior to a lifting-only day.
